book definition pens pencils

This part of what words to know in the fitness is about physiology to know the mechanisms of living creatures. If you’re curious about why I’m doing it, click here. The definitions come from, or a mix from these three dictionaries:

Several dictionaries can help to better understand a word.

Matter

  1. The matter is a material object.
  2. In the field of science, physics, the matter is an element that occupies space and the force can move it.

Energy

  1. Energy is the force that comes from sources such as food, fuel, electricity or other. It allows to do a task or produce a movement.
  2. Energy is the intellectual or physical power of an individual to do a work

Organism

The organism is a living creature like a plant, animal or human being

Cell the main denomination of all living creatures.

It exists living things with only one cell. The human being has more than 37 trillions of cells.

Cells born, multiply, create energy, transfer information and die.

Tissue

The tissue is a set of cells in living creatures. This creates a type of physical structure with defined behavior.

Organ

An organ is a set of tissues. All tissues combined have the function of performing a task in an organism such as the lungs, skin or heart.

Beware, skeletal muscle has only one type of tissue, so it is not considered an organ.

Muscle

Muscle is a type of tissue. It is usually connected to the bones and contracts and relaxes to create a movement.

Muscle fiber

A muscle fiber has several names as a muscle cell or myocyte. It is a group of long filiform strands named contracted myofibrils.

Skeletal muscle

Skeletal muscle is muscle tissue. It linked to the skeleton to help the body move the limbs and other body parts.

Chemistry

Chemistry is a scientific field. It studies the composition, the properties and the reaction of matter.

Chemical

  1. Chemistry is the act of interacting materials studied in chemistry.
  2. A chemical is a material that can have a chemical process or change.

There exist natural and man-made chemicals

Element

An element (chemical element) is a material that it’s not possible to decompose into little parts.

More than 100 are the main components of matter.

Essential amino acid

An essential amino acid is an amino acid important to keep the body healthy. The body can’t create it itself, but it’s available in food.

Protein

A protein is a natural item in a chain of amino acids. Proteins produce body tissues (skin, hair, muscle, etc).

Fat

  1. Fat is a greasy or oily item in a creature living.
  2. Fat is a material from animal or plant use to cook in the form of liquid or solid.

Carbohydrate

A carbohydrate is a molecule build with hydrogen, oxygen, and carbon. The body uses it for energy.

Gas

Gas is a material in the form of air.

Carbon

Carbon is a material non-metallic in a lot of matter on earth and in all living creatures.

Metabolism

Metabolism is a physical and chemical mechanism in an organism to preserve life.

Metabolism produces energy to create, preserve and destroy cells and tissues.

Anabolism

Anabolism is a metabolic mechanism in an organism. This mechanism uses energy to create complex materials from simple materials. For example, to create tissue, it uses proteins.

Anabolism is also called constructive metabolism.

Catabolism

Catabolism is a metabolic mechanism in an organism. This mechanism decomposes complex materials in simple materials. For example, it breaks down proteins into amino acids. It also produces energy.

Catabolism is also called destructive metabolism.

Dietary Fats

dietary, fat, oil, fish, avocado, nut, olive

What’s up ? This is THE stephane ANDRE. With my training, I’m interested in nutrition to stay in shape. I read some advice from Arnold Schwarzenegger and I learned some good stuff.

Of the 3 macronutriments, fats are the nutrients that are the most dense in energy. Fat is composed of the same thing as carbohydrates (carbon, hydrogen and oxygen) but the difference is that the atoms are not linked together in the same way. Fat is in plants and animals. Oils are liquid fats. Fats are insoluble in water. Fats are organized in 3 categories:

  • Simple fats (triglycerides)
  • Compound fats (phospholipid, glucolipid, lipoprotein)
  • Derived fats (cholesterol)

Here are the 3 fat’s functions in your body:

  1. Fats are the main source of stored energy (body fat)
  2. Fats help to protect and cushion the major organs
  3. Fats have an insulator effect, preserving body heat and protecting against excessive cold.

Fat is the most dense nutrient in calories 1 pound (453gr) of fat contains 4000 calories while 1 pound (453gr) of protein or carbohydrate contains about 1800 calories.

When you do exercise and stay within your aerobic capacity, it means you don’t run out of breath, your body uses fats and carbohydrates as a source of energy at around 50/50. But if you continue, your body will use more fat than carbohydrates as a source of energy. If you train for 3 hours, your body can use fat to create 80% energy for your body.

As you could read, there is different type of fat: saturated, unsaturated and polyunsaturated. These terms mean the number of hydrogen atoms attached to the molecule. Here is an analogy with a string’s ball so that it’s easier to understand. Saturated fat is like a length of string in a messy clutter. Unsaturated is like a rope with some entanglements. And polyunsaturated is like a rope carefully wrapped without the sign of a tangle. The more fat is saturated (tangled), the more likely it’s to remain in the body and clog the arteries, which increase the risk of heart disease.

There are also other factors. Diets rich in saturated fat tend to increase cholesterol levels in the blood. Health experts advise that 2/3 of your fat intake is polyunsaturated fat.

Saturated fats are found in:

  • Beef
  • Lamb
  • Pork
  • Chicken
  • Shellfish
  • Egg yolks
  • Cream
  • Milk
  • Cheese
  • Butter
  • Vegetable shortening
  • Chocolate
  • Lard

Unsaturated fats are found in:

  • Avocados
  • Cashews
  • Olives and olive oil
  • Peanuts, peanuts oil, peanut butter

Polyunsaturated fats are found in:

  • Almonds
  • Cottonseed oil
  • Margarine (usually)
  • Pecans
  • Sunflower oil
  • Corn oil
  • Fish
  • Mayonnaise
  • Safflower oil
  • Soybean oil
  • Walnuts

Essential Fatty Acids

fatty, acid, saturated, unsaturated, monounsaturated, polyunsaturated, omega,3,6,9,linolenic, linoleic, cla, gla, arachidonic, epa, dha, oleic, lauric, myristic, palmitic, stearic

Essential fatty acids are inevitable in a healthy diet because your body can’t create it itself- That’s why it’s essential that you eat foods containing essential fatty acids. It’s a shame because many bodybuilders have low fat diets and they develop deficiencies in dietary fat. Fortunately there are foods and supplements that provide “good fats” to avoid this extreme. Here are some examples:

Fish oil

Instead of eating low-fat fish, test salmon, trout or mackerel. Fish oil is needed by organs, especially the brain. You can also take fish oils as supplements.

Polyunsaturated vegetable oil

In vegetable oils, there are 2 acids that are valuable: linoleic acid and linolenic acid. Supermarket oils such as corn oil, sunflower oil and safflower oil don’t contain linoleic acid. Soybean oil is the only supermarket oil containing linoleic acid but you need ot pay attention to GMO. For linolenic acid, you can find that in linseed oil, walnut oil, pumpkin seed oil.

Monounsaturated fatty acids

There are the most harmless fatty acids compared to some polyunsaturated fatty acids because they don’t affect your cholesterol or your prostaglandins (regulators of the hormones action). Monounsaturated fatty acids are found in olive oil and macadamia nuts.

Supplements of fatty acid

These supplements contain essential fatty acids from fish oils and other sources.

Protein (Part 1)

protein, food, chicken, bean, rice, avocado, beef, egg, bean, nut, milk

What’s up ? This is THE stephane ANDRE. With my training, I’m interested in nutrition to stay in shape. I read some advices from Arnold Schwarzenegger and I learned some good stuff.

Your body uses protein to build, repair and maintain muscle tissue. Bodybuilders have a great knowledge of nutrition, especially the protein for building muscle. Since they want to consume much more muscle than the average person, they consume more protein than average.

Your body uses protein to build muscle only if all the necessary amino acids are available. The small problem is that your body doesn’t produce by itself all the necessary amino acids. Amino acids that your body can’t produce are called essential amino acids and fortunately they’re available in foods.

Proteins are made of carbon, hydrogen and oxygen like other macronutrients, but proteins have one more element, nitrogen. Bodybuilders often explain that they have a positive or negative nitrogen balance, which means that they’re in an anabolic state (muscle gain) or in a catabolic state (loss of muscle).

Food and protein

There are foods called complete proteins, which means that they provide all the amino acids needed to create usable proteins. Milk, eggs, meat, fish and many vegetable products have complete proteins. Be careful because these foods don’t have the same amount of usable protein by weight. For example a food that contains 10 grams of protein, your body can use only 7 grams.

Here is a table that shows the amount of protein by weight and the protein’s amount used in your body as a percentage for the most common foods :

Food% Protein by weight% Net Protein Utilization
Eggs1294
Milk482
Fish18-2580
Cheese22-3670
Brown rice870
Meat and flowl19-3168
Soybean flour4261

(Whey is a byproduct of milk that contain much more protein than eggs)

This table tells us that an egg contains only 12% protein by weight. Despite this small percentage, an egg contains an amino acids balance that allows your body to use 94% of it. However, the table tells us that soy flour contains 42% protein by weight. But because of the amino acids composition, your body can use only 61%. This shows us that there is a difference between the protein’s amount in a food and the protein’s amount your body can use.

This is the end of Part 1.In Part 2, I show you that in cases where you don’t have complete protein foods, it’s possible to make combination of food to have the maximum protein used by your body.

Manage Your Lipids

lipids nut avocado fish oil seed

What’s up ? This is THE stephane ANDRE !!! I watched a Jamcore DZ’s video  and I learned some good stuff.

Lipids help with brain function and hormones production like testosterone. Lipids are also the element that is the most energetic : 1gr of lipid is 9kcal while 1gr of protein or carbohydrate is 4kcal.

Lipids create the fat of living beings, which is why we most often use the word « fat ». There is 4 fat’s type :

  • Harmful fat – These are transformed fatty acids like partially hydrogenated oils. We find them everywhere, that’s why it’s important to have an ingredients label on foods.

  • Bad fat – These are saturated fatty acids

  • Neutral fat – These are monounsaturated fatty acids and they’re very beneficial for health.

  • Good fat – These are polyunsaturated fatty acids that are very beneficial. There are 2 families, omega 3 and omega 6. If your body has too much omega 6, it creats health problems.

Type

Harmful fat

It’s fatty acids that are partially hydrogenated oils that are, for example, in Nutella, candy, cookie, fast food and all pastries. It’s advisable to eat them moderately otherwise they create health problems. And unfortunately the majority of people consume this type of fat too much.

Bad fat

It’s fatty acids that are, for example, in butter, beef, cheese, coconut oil and cold cuts. Overeating this type of fat increases the insulin resistance that can cause diabetes. It also decrease the ability of your body to use this type of fat as energy.

But be careful because not all foods that contain this type of fat are equal. Take the example of coconut oil. Coconut oil is full of lauric acid which has excellent antibacterial and digestive properties for the body. This coconut oil is very rich in MCT (Medium Chain Triglyceride) whick is convenient to use to be shreddedd because it helps the fat’s oxydation and keep your muscle mass.

Fatty acids that are in bad fat have an important role in the testosterone’s production, that why it’s recommended to consume it in average quantitiy.

Neutral fat

It’s fatty acids that are, for example, in olive oil, almond oil, macadamia nut, brazilian nut, avocado and oleic sunflower oil. It’s important to diferentiate between oleic sunflower oil and classic sunflower oil. Classic sunflower oil has a lot of omega 6 and this create a lot of inflammation and other health problems. On the other hand, oleic sunflower oil contains oleic acid. Oleic acid has properties that control cholesterol levels by lowering your bad cholesterol and boosting your good cholesterol. Oleic acid is also good for the memory.

Good fat

It’s essential fatty acids, which means these are fats aren’t produced by your body. That’s why they’re important to consume. A deficiency of these good fats will create health problems. There are 2 families : Omega 3 and Omega 6.

Omega 3 : The source of omega 3 are fatty fish like sardines, mackerel, anchovies, salmon and tuna. There are also plant sources such as flaxseed, chia seeds, brussels sprouts, walnuts. It’s recommended to consume the animal source because they’re richer in omega 3 than vegetable sources (unless your eat huge amount of grain).

Omega 6 : The source of omega 6 are, for example, classic sunflower oil or soybean. All these foods with too much omega 6 are too present in the supermarkets. Omega 6 creates a lot of inflammation problem in your body, while Omega 3 decrease inflammation.

Consumption

lipids nut avocado fish oil seed

According to scientists, there is a ratio for having a healthy body. This ratio is :

  • -4/1 so 4 = omega 6 and 1 = omega 3

  • Or 1/1 so 1 = omega 6 and 1 = omega 3

The majority of people consume 20/1 so 20 = omega 6 and 1 = omega 3. That’s why a lot of people have health problems.

Lipids consumption is related to body weight. For exemple, take a person who weighs 85kg and who is beginner/intermediate :

  • To gain mass, it’s 0.9gr to 1gr per kilo of bodyweigth so 0.9 x 85 = 76.5 and 1 x 85 = 85. Which means between 76.5 and 85gr of lipids per day.

  • To be shredded, it’s 0.5 to 0.8gr per kilo of bodyweight so 0.5 x 85 = 42.5 and 0.8 x 85 = 68. Which means between 42.5 and 68 of lipids per day.

Now, take a person who weighs 100kg and who is a pro :

  • To gain mass, it’s 1gr to 1.5gr per kilo of bodyweight so 0.9 x 100 = 100 and 1.2 x 100 = 120. Which means between 100 and 120gr of lipids per day.

  • To be shredded, it’s 0.9 to 1.5gr per kilo of bodyweight so 0.9 x 100 = 90 and 1.5 x 100 = 150. Which means between 90 ans 150gr of lipids per day. A pro can take 150gr of lipid because he decreases carbohydrates.

These amount of lipids are to be divided between 4-5 meals a day for ease of digestion.

To be shredded, it’s really important to consider MCT

You have to pay attention to MCT (Medium Chain Triglyceride) because it increase your thermogenesis. Thermogenesis is what turns calories into heat and increases your metabolism to burn more fat. MCT helps you to be shredded by keeping your muscles mass as much possible.

It’s recommended to take 2 teaspoons of MCT per day, otherwise you will poop everywhere.

Manage Your Amino Acids

amino acids

What’s up ? This is THE stephane ANDRE !!! I watched a Jamcore DZ’s video  and I learned some good stuff.

To put it simply, protein is an assembly of amino acids which means that you have to eat protein so that your body can have amino acids. There are a total 20 amino acids, 8 are essential and 12 nonessential. Be careful, nonessential amino acids are also needed. When you see an amino acid with the word « star », it means that it’s an important amino acid to be in shape.

What we call essential amino acids are those that our body doesn’t not produce. That’s why you have to look for them from an outside source. This outside source is the food you eat in the form of meat, egg, fish, dairy product, etc. And it’s possible that the outside source is whey protein powder in concentrate, isolate or hydrolyzate form.

Each amino acid has one or more important functions that’s why I’m only going to talk about important functions to be in shape.

amino acids table

Essential amino acids

Here are the 8 amino acids :

Lysine

This amino acid transports calcium to your body and reduces the tryglycerin’s rate.

Isoleucine, Leucine and Valine are BCAA (amino acids star)

These 3 amino acids have the function of giving energy, repair muscle tissue, anticatabolic, helps in congestion (pump) and helps burn fat.

Methionine

This amino acid is an antioxidant, helps in burning fat in the liver.

Threonine

This amino acid creates elastin and collagen, it’s for the skin. This is beneficial for slowing down old age.

Phenylananine

This amino acid increases alertness.

Tryptophane (amino acids star)

This amino acid reduces appetite and promotes sleep. It’s also a precursor of serotonin, that is to say gives you a good mood.

Nonessential amino acids

Here are the 12 amino acids :

Histidine

This amino acid helps recovery and growth.

Arginine (amino acids star)

This amino acid is the Viagra of amino acids. It’s also the precursor of nitric oxide which helps with congestion.

Glutamine (amino acids star)

This amino acid helps to be focus, to have more energy and helps with recovery.

Aspartic acid

This amino acid increases testosterone but is not definitive. There has been a lot of scientific studies concerning this amino acid but unfortunately, it has not been 100% proven that aspartic acid naturally increases testosterone. This is why it’s interesting to read the latest scientific studies on amino acids because we’ll discover new things.

Gutamic acid

This amino acid is a neurotransmitter and it’s also used as a fuel of the brain.

Cysteine

This amino acid a detoxifier for the liver, fat burner and antioxidant.

Ornithine (amino acids star)

This amino acid derived from arginine. It increases your growth hormone, increases your sleep and gives you more vitality.

Glycine

This amino acid increases your energy and helps the synthesis of creatine.

Proline

This amino acid protects your joint.

Serine

This amino acid increases your energy, your memory and focus.

Taurine

This amino acid increases your energy, focus and endurance.

Tyrosine

This amino acid is important for the body because it regulates your hormones which are dopamine, epinephrine and adrenaline.

Amino acid derivatives

These amino acids are not part of the list of essential and nonessential amino acids because they derive from these 2 lists.

L-Carnitine (star)

This amino acid derives from Methionine and Lysine. This increase your energy, helps burn fat in your liver and burns fat.

Citrulline Malate (amino acids star)

This amino acid derives from Arginine which allows you to produce more Arginine in your body, helps to create more nitric oxide, more vasodilatation, more congestion, more endurance and more recovery buffer of lactic acid.

Choline and Inositol

These amino acids derive from Methionine and Serine. This helps in burning fat in the liver, helps to focus and it’s a fat burner.

Essential (Part 3)

 exercice illness

The cursor of 100 units: diet, medicine and exercise

cursor

How to have 20 pounds (9kg).

Imagine a ruler with 100 lines, this represents a total of 100 units and 2 sides. This allows us to divide the 100 units in 3 parts. There are 3 parts diet, drug and exercise:

______ / _____ / ____ (33% diet, 33% drug, 33% exercise)

It’s possible to achieve your 20 pounds (9kg) of reorganization with the combination of 3 but combinations are better than others. There may be 100% of drugs for example, but it will produce long-term undesirable side effects. 100% of exercises can also be chosen but consequences would be an accumulation of injuries. Do a quick summary:

/ _____ / (100% drug) = undesirable side effects

// ___ / (100% performance) = frequent injuries

Here is the ratio of the majority of case studies to lose fat in this method:

______ / __ / ____ (60% diet, 10% drug / 30% exercice)

If you aren’t able to follow this diet prescription, as is sometimes the case with travel or vegetarianism, you will need to move the slider to increase the % for exercises and drugs. For exemple :

_ / ____ / ____ (10% diet, 45% drug, 45% exercise)

The exact numbers not need to be measured but the concept is critical to keep in mind because the world always interfered with our plans. Learn the principles of diet and exercise is the # 1 priority because they are the foundation. Taking too much medication will make unhappy your liver and kidneys.

The percentages will depend on your personal preferences and your “adherence”.

The test, it will work ?

test 7

Eat at least one head of lettuce a day works well for losing fat and control insulin levels.

In other words, take a example of a patient in critical condition as a diabetic obese type 1: he has as options, this is what explains his doctor, either (1) to change diet with this requirement or (2) die. No surprise, adherence is often amazing. For someone who wants lose 20 pounds (9kg), he’s more interested in how his ass will be in his jeans than anything else. This is guaranteed, adherence is phenomenal.

Cut vegetables and clean the stove 3 times a day will lead you to one place: abandon the method. Does that mean it doesn’t work for some people ? No., it just means that many people will fail. We want to avoid all methods have a high failure rates, even if you believe that you’re part of the minority who deserves. At first, everyone who starts the program feel that they are in the minority.

Take this adherence, this commitment seriously, now are you going to do this change until you reach your goal ?

If not, find another program, even if it’s less effective. But know that this decent method you follow, is the best.

Don’t be confused exercise with physical recreational

physical recreation

Physical recreation may be more thing: football, swimming, yoga … the list is long. Exercises, on the other hand, means performing a specific movement of MED will produce a change on the target. That’s it. It’s impossible to see the links of cause and effect with recreation. There are too many variables. An exercise is simple and trackable.

Physical recreation are excellent. I like to play football with my friends. The exercises in our context, however, is an application of measurable stimulition to reduce fat, build muscle or increase performance.

Recreation is for fun. The exercises are to produce change. Don’t mix the two.

Remodel fast, new method

redesign

You eat half a cookie? No problem. If you’re a man of 220 pounds (100kg), you just need to go up 27 steps of stairs to burn it, simple.

But why scientists insist on the calorie content ? Simple. It’s easy to estimate and it’s a very popular variable for publications of articles in newspapers. This, dear friends, is called “the parking lot of science”, a name given after a joke about a drunk who had lost his key

His friends found him on his knees seeking near a traffic light, even though he knew he hadn’t lost his keys there. “Why do you seek your keys under a traffic light ?”, they asked him. He replied, “Because there is more light, I see better”.

Stay mentally on your knees isn’t a way to live life, it’s like being on a indoor bike, you go hard, you sweat like crazy but you stall.

Rather than focus on loss calories during exercise, we will use 2 untapped methods: heat and hormones.

A drug is a drug that is a drug

drug

Something called a “drug”, a “dietary supplement” is a legal distinction, but not a biochemical.

Not one of these name is something safe or valid. Herbs completely legal can kill you as illegal narcotics. Supplements often have non-patented molecules, which makes them unattractive for drug development. Some of these molecules can reduce cholesterol rom 222 to 147 in 4 weeks as Tim Ferriss has done or they can be inert and do absolutely nothing.

You think th”natural” is safer than synthetic ? Human growth hormone (HGH) can be extracted from brain dead “natural” but unfortunately, this often brings Creutzfeldt-Jakob disease with it, which is why HGH is now manufactured using recombinant DNA .

Apart from whole foods (what we call “food”), everything you put in your mouth or in your blood has an effect, whether cream, injection, pill or powder, it’s a drug. Treat them as such. Don’t be distracted by labels that haven’t meaning for us.

20 pounds (9kg)

20 pounds

For the majority of people who reading this book, your weigh is over than 120 pounds (54kg), 20 pounds (9kg ) of reorganization (which I would define later), will make you feel and look like a new person, so I suggest this purpose. If you’re a person under 120 pounds (54kg) referred 9 pounds (5kg ); otherwise 20 pounds (9kg) is your new specific objective.

Even if you’re over 100 pounds (45kg) to lose, start with 20 pounds (9kg).

On a 1-10 scale of attractiveness, 20 pounds (9kg) seems to be a critical threshold to move from 6 to 9 or 10. This has been tested with the perception of men and women.

The term “reorganization” is important. It doesn’t mean reducing your weight of 20 pounds (9kg). This is 20 pounds (9kg) which changes your appearance. 20 pounds (9kg) can be a fat loss or a muscle gain of 20 pounds (9kg) but it usually involves a loss of 15 pounds (6.8kg) of fat and a 5 pounds (2.2kg) of muscle gain or a mixture of the two.

Design the best physical includes both addition and subtraction .
